Why Protein Requirements Vary
Daily protein needs depend on three primary factors: body weight, training intensity, and goal. The RDA of 0.8 g/kg bodyweight was designed to prevent deficiency in sedentary adults — it's not a target for optimal muscle maintenance or growth in active people.
Sports nutrition research shows that athletes, strength trainers, and people in a calorie deficit require meaningfully higher protein to maintain lean mass.
Evidence-Based Protein Recommendations
For sedentary adults (health maintenance only): 0.8 g/kg bodyweight (minimum to prevent deficiency)
For active and athletic populations (ISSN 2017 position stand): 1.4–2.0 g/kg bodyweight
For strength and power athletes: 1.6–2.2 g/kg bodyweight
For individuals in a calorie deficit (fat loss): 1.8–2.4 g/kg bodyweight (higher intake protects muscle during restriction)

Does Protein Timing Matter?
Research suggests protein synthesis is maximized by:
- Spreading intake across 3–5 meals with 0.4 g/kg protein per meal (rather than eating most protein in one sitting). Leucine threshold (~2–3 g leucine per meal) is key — below this, muscle protein synthesis isn't maximally stimulated.
- Post-workout protein within 2 hours of resistance training. The "anabolic window" is wider than once thought, but consuming 20–40 g protein post-workout remains a useful practice.
- Pre-sleep protein — casein protein before sleep appears to increase overnight muscle protein synthesis (Res et al., 2012). A cottage cheese or casein shake before bed is a common application.

Can You Eat Too Much Protein?
